More sets grow more muscle, with diminishing returns

Across 67 studies and 2,058 participants, muscle growth kept rising with weekly set volume, but each added set bought less. Strength plateaus far earlier than size.

Training close to failure matters more than the exact load

Meta-regression of proximity to failure: sets taken nearer to failure produce modestly more growth. How heavy the bar is matters less than how hard the set is.

You do not have to hit absolute failure every set

A systematic review found only a trivial-to-small hypertrophy edge for training all the way to failure over stopping a rep or two short, at a much higher fatigue cost.

The stretched half of the rep is where much of the growth lives

In trained lifters, partial reps performed in the lengthened position grew muscle as well as full range of motion. Loading the stretch is the part you cannot skip.

Rest longer than the old bodybuilding advice says

Three-minute rests between sets beat one-minute rests for both strength and muscle growth in trained men. Short rests mostly just cut the quality of your next set.

Light and heavy loads build similar muscle when sets are hard

Meta-analysis of low-load versus high-load training: similar hypertrophy across roughly 5 to 30 reps, provided sets approach failure. Heavy still wins for strength.

Cardio does not kill your gains

A systematic review of 43 studies found concurrent aerobic and strength training does not meaningfully compromise muscle growth or maximal strength. Only explosive power can suffer, mostly when both are trained in the same session.

Deload weeks are for recovery, not extra growth

The first controlled deload study: a mid-program week off did not improve muscle growth versus training straight through. Deload to manage fatigue and joints, not to grow.
